The nutrition that builds you in training is not the nutrition that wins you a race. Here's why, and how to switch.
One of the more counterintuitive ideas in endurance cycling is that the way you fuel to get fitter is not the same as the way you fuel to perform. Training and racing have different objectives, and treating them identically means either blunting your training adaptations or arriving at a race under-fuelled. Understanding the distinction is a genuine performance lever.
This is not about training being casual and racing being serious. It is about fuelling each for its purpose. Here is how the two differ, and how to switch between them.
In training, particularly steady base and threshold work, there is genuine value in not always maximising carbohydrate. Some sessions are deliberately used to develop your body's ability to use fat as fuel and to build metabolic flexibility, and that adaptation is encouraged by not flooding every ride with carbohydrate.
This does not mean training under-fuelled all the time, which harms quality and recovery. It means being strategic: fuelling key hard sessions properly while allowing some steadier rides to be done with lower carbohydrate availability, according to their purpose.
Racing inverts the logic entirely. When the objective is performance rather than adaptation, you want maximum carbohydrate availability, because that is what lets you sustain high power and respond to the demands of the race. Restraint has no place on race day.
This means starting with full glycogen stores and taking on carbohydrate aggressively throughout, at the highest rate you have trained your gut to handle. The race is where you cash in the adaptations training built, and you fuel it to win, not to develop.
The reason you cannot simply switch to high race-day intakes without preparation is your gut. Absorbing large amounts of carbohydrate per hour is a trainable capacity, and if you have never practised it, race day is the worst place to discover your limit.
This is why even riders who train with some restraint still need to rehearse race-day fuelling in specific sessions, taking on the high intakes they will race with so their gut is ready. For racing and hard long-distance efforts, carbohydrate targets are high, often in the 60 to 90 grams an hour range or beyond for well-trained riders. Work out your target based on the demands of the event and, crucially, on what you have rehearsed and can tolerate.
Combine drinks, gels and chews to hit your numbers and manage palate fatigue over a long race, and start fuelling early rather than waiting. In a race, falling behind on carbohydrate early is very hard to recover from.
Think of your fuelling as matched to each ride's job. Easy and some steady rides can be fuelled lightly, according to purpose. Key hard sessions and race-specific efforts are fuelled properly, including deliberate rehearsals of race-day intakes. Races themselves are fuelled to the maximum you have trained for.
This framework ensures you get both the adaptations that make you fitter and the fuelling capacity that lets you perform when it counts.
Fuelling training and racing identically is a missed opportunity in both directions. Fuel training for adaptation, with strategic restraint on the right sessions and proper fuelling on the key ones. Fuel racing for performance, with full stores and aggressive, well-rehearsed intakes.
