Not in the vague, supplement-industry sense of "supporting performance." In measurable, repeatable ways across a wide range of athletic contexts, endurance, strength, team sport, cognitive function under fatigue. The mechanisms are well understood, the effective doses are established, and the practical applications are straightforward enough that most athletes could implement them tomorrow without changing anything else about their nutrition.
So why do so many athletes still use it badly?
The ergogenic effect of caffeine comes primarily from its role as an adenosine receptor antagonist. Adenosine accumulates in the brain during waking hours and drives the sensation of fatigue. Caffeine blocks those receptors, reducing perceived effort and allowing athletes to sustain higher outputs for longer before the sensation of tiredness becomes limiting.
This is not a stimulant effect in the crude sense. Caffeine does not generate energy, it delays the signal that tells you to stop. That distinction matters because it explains why caffeine is effective across such a wide range of athletic demands, from a 40-minute time trial to a 90-minute team sport match to a heavy resistance session. The fatigue signal is universal. So is the mechanism that blunts it.
Peak plasma concentration typically occurs around 45 to 60 minutes after ingestion, which is why timing matters more than most athletes appreciate. Taking caffeine as you walk through the gym door, or sipping a coffee during a warm-up, means the compound is still rising toward its effective window when the hardest part of the session is already over.
The dose question is equally specific. Effects have been demonstrated at intakes as low as 2–3mg per kilogram of bodyweight, with most studies finding a meaningful performance response in the 3–6mg/kg range. Beyond that, the incremental benefit tends to flatten while the side-effect profile, anxiety, GI distress, disrupted sleep, becomes more pronounced. For a 75kg athlete, that translates to roughly 225–450mg, a range that a strong pre-workout or two espressos can comfortably cover.
Endurance performance has the deepest evidence base. Caffeine consistently reduces time-trial completion times and extends time to exhaustion in cycling, running, and rowing. The effect size is modest in absolute terms, often a few percent, but in competitive contexts, a few percent is the difference between podium positions.
For team sport athletes, the picture is equally compelling, and the cognitive component is underappreciated. Fatigue degrades attention and processing speed well before it degrades physical output. Caffeine has been shown to maintain sprint speed, decision-making accuracy, and reactive agility during the later stages of prolonged intermittent exercise, precisely when matches are won and lost, and it addresses the mental and physical deterioration simultaneously. Resistance training shows a more variable response, but the weight of evidence supports improvements in total volume and muscular endurance, particularly in compound movements performed under accumulated fatigue.
Daily caffeine use blunts the ergogenic effect. Habitual consumers who ingest caffeine every morning are largely restoring baseline function rather than gaining a performance advantage. The research here is nuanced, some studies suggest the ergogenic effect persists even in habituated users, but the practical implication is worth acting on. Reserving higher doses for competition or key training sessions, rather than treating caffeine as a daily requirement, preserves its potency.
A short abstention period of three to five days is sufficient to meaningfully reduce tolerance, though the withdrawal symptoms, headaches, fatigue, reduced concentration, are real and should be planned around rather than ignored.
Caffeine is not a substitute for adequate sleep, fuelling, or training load management. Used well, it amplifies preparation that is already sound. Used as a crutch for poor recovery, it masks problems that will eventually surface regardless.
The research is clear. The application just requires the same intentionality athletes bring to everything else.
